Exercise for PCOS in India: What Actually Works (and What Backfires)
Strength training, walking and yoga beat punishing cardio for PCOS. A realistic weekly workout plan for Indian women, including home options.
If you have PCOS and you have been doing an hour of cardio daily with no results, the problem is not effort — it is the type of exercise.
What exercise is really fixing
Exercise for PCOS is not primarily about burning calories. It is about improving how your muscles take up glucose, which lowers insulin, which lowers androgens. Muscle is the biggest glucose sink in your body, so building it beats sweating it out.
The three things that work
1. Strength training — 2–3 times a week (non-negotiable)
Resistance training improves insulin sensitivity for 24–48 hours after each session. You do not need a gym: bodyweight squats, lunges, push-ups against a wall, glute bridges, and resistance bands are enough to start. Progress by adding reps, then weight.
2. Daily walking — 7,000–10,000 steps
Consistent low-intensity movement lowers fasting insulin without raising cortisol. A 10-minute walk after lunch and dinner blunts glucose spikes more effectively than the same walk at a random time.
3. Yoga — 3–4 times a week
Indian studies on yoga for PCOS show improvements in testosterone, menstrual regularity and anxiety. Useful poses: Baddha Konasana, Supta Baddha Konasana, Bhujangasana, Malasana, Setu Bandhasana, plus Bhramari and Nadi Shodhana pranayama.
What backfires
- Daily high-intensity HIIT. Raises cortisol, worsens sleep and can stall cycles, especially in lean PCOS. Cap it at 1–2 short sessions a week.
- Two hours of cardio to "earn" food. Drives hunger, muscle loss and burnout.
- Training on 5 hours of sleep. Recovery is where the hormonal benefit happens.
- All-or-nothing schedules. Three consistent 25-minute sessions beat one heroic weekend workout.

Exercising with heavy or irregular periods
Train lighter in the first two days of a heavy period; walking and restorative yoga are enough. Do not stop moving entirely — activity often reduces cramping.
